Magnesium and Cortisol: Does the Trending Supplement Do Anything?

Magnesium has become one of wellness social media's favorite "cortisol-lowering" minerals, sold in gummies, sprays, and "sleepy girl mocktail" recipes as a near-instant stress fix. The biology behind the interest is real: magnesium is a cofactor in more than 300 enzymatic reactions in the body, including several involved in nervous system signaling and the regulation of the hypothalamic-pituitary-adrenal (HPA) axis, the system that governs cortisol release. It is also a mineral many people fall short on, since diets heavy in refined grains and processed food tend to be lower in magnesium than diets built around leafy greens, nuts, and legumes. None of that, though, tells us whether taking a magnesium supplement measurably lowers cortisol in a healthy person, which is the specific claim behind most of the marketing.
The clearest research available is a 2017 systematic review in Nutrients that pooled 18 studies on magnesium and subjective anxiety. It found some benefit, but only in specific, already-vulnerable groups: about half the studies in mildly anxious adults and in people with premenstrual syndrome reported improvement, one small study in people with hypertension did too, and magnesium showed no effect at all for postpartum anxiety. Notably, the reviewers pointed out that none of the 18 studies used a validated measure of subjective stress as an outcome, meaning the anxiety data cannot be directly read as cortisol data, even though the two are related.
More directly relevant is a 2024 randomized controlled trial in Frontiers in Endocrinology, which followed 290 adults with diabetes mellitus, a population with a documented tendency toward disrupted sleep and stress hormone patterns, over two months of magnesium and potassium supplementation. The trial reported that magnesium, potassium, and the combination of the two were each associated with significant reductions in serum cortisol and improvements in melatonin levels and insomnia severity compared with baseline. That is a genuinely encouraging result, but it comes from a specific clinical population being monitored over months, not from a healthy adult taking a capsule for a stressful week, so it should not be generalized without caution.
This is the line worth drawing clearly. Proven: magnesium is an essential mineral with an established role in nervous system and muscle function, and correcting a genuine deficiency is associated with measurable improvements in sleep and anxiety symptoms in some populations. Marketing, not proven: that a magnesium supplement will reliably "crush" cortisol in someone who is not deficient, or that magnesium sprays and creams meaningfully raise magnesium levels through the skin, a claim with essentially no controlled trial support behind it despite being widely sold as a "transdermal" alternative to pills.
Dosing also matters more than most marketing acknowledges. The National Institutes of Health's Office of Dietary Supplements sets the recommended dietary allowance for adults at roughly 310 to 420 milligrams per day depending on age and sex, and caps supplemental (non-food) magnesium at 350 milligrams daily for most adults, since higher doses from supplements, as opposed to food, commonly cause diarrhea and abdominal cramping. People with kidney disease should be especially cautious, since impaired kidneys cannot clear excess magnesium efficiently, and magnesium supplements can interact with certain antibiotics and diuretics.
Taken together, magnesium is a reasonable, well-tolerated mineral to make sure you are not deficient in, and there is real, if population-specific, evidence connecting supplementation to lower cortisol and better sleep. What the evidence does not support is the idea that magnesium works as a fast-acting "cortisol hack" for someone whose levels are already normal, or that skin-applied magnesium products deliver a meaningful dose at all.
